        3 Hand Release Push-ups

 21 Front Squats (same bar or pick load)
  18 Muscle Ups
   15 Front Squats
    12 Muscle Ups
     9 Front Squats
      6 Muscle Ups
       3 Front Squats

For ladies do 12-9-6 Muscle Ups instead of 18-12-6
